You don't need an hour, a studio, or особых flexibility to change your mornings. Fifteen quiet minutes and seven familiar shapes will do — here is the exact sequence we teach in our sunrise classes.
1–2 · Cat-Cow and Downward Dog
Start on all fours. Spend a minute rippling between cat and cow with slow breaths — this tells your spine the day has begun. Then press back to downward dog, pedal the feet, and stay for five breaths while the backs of the legs wake up.
3–4 · Low Lunge and Warrior II
Step one foot forward into a low lunge to open the hip flexors shortened by sleep (and chairs). Rise into warrior II for five breaths a side — legs working, shoulders soft. Morning energy lives in the legs; this is where you find it.
5–6 · Standing Forward Fold and Chair
Fold forward and let the head hang heavy for half a minute — an instant reset for a busy mind. Then bend the knees into chair pose, reach the arms up, and hold for five breaths to fire up the thighs and the heart rate.
7 · Legs Up and One Minute of Stillness
Finish lying down with calves resting on a chair or the sofa for two minutes, then sit and breathe normally for one more. Done. Coffee tastes better after this — we checked.
Make it stick
Roll the mat out the night before and keep practice under fifteen minutes for the first two weeks. Consistency beats duration every time — small daily practice rewires mornings faster than one long weekend session.
